The Seven-Day Restart Plan

A simple first week for rebuilding strength, nutrition structure, and consistency.

Your Goal This Week

This week is not about proving how hard you can work. It is about proving that you can follow a simple system. Complete the actions, record what happens, and use the information to choose your next step.

Minimum standard: schedule three workouts, complete a seven-day food audit, build three repeatable meals, and review the week honestly.

Before you start

  • Use a safe training environment and stable equipment.
  • Choose weights that leave approximately 2–3 good repetitions in reserve.
  • Stop for sharp pain, radiating pain, numbness, tingling, chest pain, severe dizziness, or unusual shortness of breath.
  • This guide is educational and is not medical care, diagnosis, rehabilitation, or physical therapy.

The seven days

Set the schedule

  1. Choose three exact workout appointments during the next seven days.
  2. Choose a backup time for each workout.
  3. Decide whether you will train at home or in a gym.
  4. Put the appointments on your calendar.

Complete a food audit

  1. Record every meal, snack, drink, sauce, restaurant meal, and unplanned bite.
  2. Do not try to make the day look perfect.
  3. Circle where protein was missing.
  4. Write down the time of day when hunger or convenience controlled the decision.

Complete Workout A

  1. Use two working sets per exercise.
  2. Choose 8–12 repetitions unless the exercise notes say otherwise.
  3. Finish each set with approximately 2–3 good repetitions remaining.
  4. Record the load, repetitions, and one technique note.

Build three repeatable meals

  1. Create one breakfast, one lunch, and one dinner you can repeat.
  2. Start each meal with a protein source.
  3. Add produce, an appropriate carbohydrate, and an intentional amount of fat or flavor.
  4. Buy the ingredients or create a restaurant or convenience version.

Complete Workout B

  1. Repeat the same effort standard.
  2. Do not add extra sets because the first workout felt easy.
  3. Record where balance, technique, or equipment created difficulty.
  4. Use an approved alternative when needed.

Prepare for the highest-risk day

  1. Identify the event, shift, restaurant meal, weekend habit, or family demand most likely to disrupt the plan.
  2. Decide what you will eat before it.
  3. Choose the protein anchor and flexible choice.
  4. Decide exactly when you will return to normal structure.

Complete Workout C and review

  1. Complete the final workout.
  2. Count workouts completed.
  3. Identify the strongest habit and biggest obstacle.
  4. Choose the one adjustment that would make next week easier.
